1 mile warm up followed by a ladder session from 200mtrs to 800mtrs in 100mtr increments then 800mtrs down to 100mtra in 200mtr drops and 3 x300mtr then a short warm down jog and walk to finish. All reps done at 10mph or faster with recoveries at 7mph
