I ran a controlled fartlek workout today on the dirt road by rainbow. 15 minutes of warm-up, followed by 1 min on (very fast), 1 min off (fast) for 20 minutes, then 30 second (super fast), followed by 1:30 (fast), then 15 minutes of cool-down.
