Sevens: 7 intervals with 400m recovery. All intervals run at 8.1 pace (7:24). Recovery at 7.0 pace. First interval of 400m (1 lap), then 2,3...upto 7 laps for 7th interval. Next time try this workout at 8.2 or 8.3 pace.
