All of this is a steady effort with HR goal of 140-150 (or just use PE) after you've warmed-up. After 30:00 run 8 X 30" fast strides at ~5k race speed. Nothing crazy fast. Just faster than race effort. Get your leg turnover quick. Jog very light after each for ~2:00 with HR 140-150. Ignore HR on the strides.
