Did a 4 mile tempo by effort, which ended up being 4 miles in 27:22 (6:56/6:49/6:49/6:48). Followed with 2 miles jog and then 6 sets of 30 seconds at 8.8 mph and 4.5 (equates to 5% incline) with 90 second jog recovery.
This was hard, but the right effort level for a 4 mile tempo.
